October 2026 TEAM Training Programming - Quality Density

9/15/2026

A new quarter and accumulation phase

October begins a new quarter at KING Strength and starts the Q4 accumulation phase. September gave members a chance to realize the work they built through the third quarter. We handled heavier compound lifts, trained general physical preparedness and finished the quarter with KPI Week. The new block returns to moderate loads and higher training volume so members can build muscle, improve work capacity and reinforce the positions that support long-term strength.

Why Quality Density

The background of Escalating Density Training

Strength coach Charles Staley introduced Escalating Density Training in the early 2000s. The method shifted attention from completing a fixed number of sets toward measuring how much quality work an athlete could perform within a fixed period.

Traditional EDT uses timed Personal Record Zones, commonly lasting 15 to 20 minutes. The athlete alternates two exercises, often for opposing muscle groups, and records the total repetitions completed. The next exposure creates a clear target: complete more sound repetitions in the same time or eventually use a slightly heavier load.
A typical EDT pairing uses loads that allow about 10 repetitions when fresh, but the athlete begins with smaller sets and avoids early failure. Rest periods and set size can change as fatigue develops. This lets the athlete accumulate volume while technique remains the standard for every counted repetition.

Quality Density is KING Strength’s structured adaptation of Escalating Density Training for hypertrophy accumulation. Strength coach Charles Staley popularized EDT as a way to measure productive work inside a defined time period. Our TEAM Training version keeps that principle while adding prescribed sets and rep ranges, controlled eccentric tempos, RIR standards, structured rest, PRI and FRC preparation, mobility strength and TEAM finishers. Members complete complementary exercises inside a 12- to 15-minute block while preserving full range of motion and clean technique. The goal is to improve the amount or quality of work across the month without turning strength training into a race.

How the workouts are organized

Every Monday through Friday class includes PRI breathing, FRC joint preparation and mobility that prepares members for the day’s movement pattern. The primary strength exercise follows with three or four hypertrophy-focused sets. Members then complete a quality-density pairing, a short mobility-strength circuit and a simple TEAM finisher. The class keeps one shared focus instead of scattering members across unrelated stations.

The weekly movement schedule

Monday develops squat strength. Tuesday focuses on pulling and grip. Wednesday develops pressing strength. Thursday trains unilateral strength through split squats, lunges and single-leg hinges. Friday finishes the week with deadlift and posterior-chain training. The movement categories remain familiar while the repetitions, load and density progress across the month.

Controlled volume for muscle growth

Most primary lifts fall between eight and twelve repetitions at roughly 60 to 72 percent of a member’s current maximum. Members usually finish with one to three good repetitions still available. Three-second lowering phases increase muscular tension while helping members maintain control. Coaches adjust the variation and load when a member needs a different entry point.

Posture and mobility inside strength training

October also incorporates the ideas that previously lived in separate BASE-style sessions. Breathing drills help members find better rib cage and pelvic positions before loading. FRC work develops active control at the hips and shoulders. Loaded carries, landmine exercises, rows and trunk training help members hold those positions under resistance. Mobility becomes part of the workout rather than an isolated warm-up activity.

Week-to-week progression

Week 1 establishes the loads, tempo and baseline number of completed sets.
Week 2 adds training volume by extending the density block.
Week 3 gives members more time to complete quality work and permits a small load increase.
Week 4 shortens the block while increasing resistance and using lower repetition targets.
Week 5 returns to the Week 1 format so members can compare total work, loading and execution.

Saturday Strength & Stride

Saturday keeps its 90-minute format with a different kettlebell complex or flow each week. The month includes single-arm flows, Armor Building work, double-kettlebell ladders and a final October complex challenge. An optional Arm Farm block adds direct biceps and triceps work without interfering with the main strength sequence.

Members can finish outside with coached running or run-walk intervals. They may also transition into the separately registered Vinyasa Flow Yoga class.

TEAM Training and Semi-Private Training

TEAM Training gives members a consistent weekly structure, coached strength work, conditioning and the energy of training with the KING community.

Semi-Private Training adds individualized exercise selection, loading and progression based on the member’s assessment and goals.

Members can use TEAM Training to build general strength and work capacity while their semi-private program directs that work toward personal outcomes.

Who this block is for

The Quality Density block can support newer members learning the basic patterns and experienced members who need productive hypertrophy volume after a testing phase. Coaches can scale the exercises while preserving the intent of each day. Progress may include more load, more completed sets, better control, greater range of motion or fewer modifications.

Training at KING Strength in Metuchen

KING Strength provides coached TEAM Training and Semi-Private Training in Metuchen, New Jersey. Members can reserve October classes through the KING scheduling system. New members begin with an assessment so our coaches can understand their training history, movement needs and goals before recommending a schedule.

Current members can reserve TEAM Training classes through the KING scheduling system. If you are new to KING Strength, schedule an assessment to discuss your goals and find the right combination of TEAM and Semi-Private Training.

FAQ

What is Quality Density training?
Quality Density is KING Strength’s structured adaptation of Escalating Density Training for hypertrophy accumulation. Members complete technically sound work inside a set period while maintaining controlled tempo and planned repetitions in reserve.

Is October a beginner-friendly block?
Yes. Coaches scale exercise selection, load and range of motion while keeping the same training purpose.

Do I need to attend every TEAM class?
No. The consistent daily themes help members choose classes that fit their schedule and complement Semi-Private Training.

What happens on Saturdays?
Saturday combines kettlebell strength, optional Arm Farm work and coached Stride intervals. Members may choose separately registered Vinyasa Flow Yoga instead of the run.

Consistency Is KING: How Small Health Habits Build a Stronger, Longer Life

Everyone is looking for the shortcut.

The perfect workout. The fastest diet. The newest supplement. The morning routine that supposedly fixes everything.

We understand the appeal. When people decide they want to feel better, get stronger or take control of their health, they naturally want results as quickly as possible. The problem is that most quick fixes are built around short bursts of effort. They may create temporary progress, but they rarely create a life that someone can realistically maintain.

Lasting results come from behavior change and habit formation.

At KING Strength in Metuchen, we believe consistency is more valuable than perfection. Health is not created by one great workout, one perfect week of eating or one early bedtime. It is built through small choices that are repeated often enough to become part of who you are.

That is the snowball effect of consistency.

One positive behavior creates momentum. That momentum makes the next positive behavior easier. Over time, those individual choices begin working together and become a lifestyle that supports strength, energy, confidence, connection, independence and longevity.

Fitness Is the Entry Point

For many people, working out is where the process begins.

Committing to strength training two or three times per week gives the week structure. Training sessions become appointments with yourself. As you begin showing up consistently, you start feeling stronger and more capable. You develop more energy. Your confidence improves because you are following through on something that matters to you.

That progress often changes what happens outside the gym.

You may begin thinking more intentionally about what you eat because you want to recover from training. You may drink more water because you notice the difference in your performance. You may go to bed earlier because you want more energy for your next session.

Fitness opens the door, but the real goal is not to spend your entire life in the gym. The goal is to use training as the starting point for a healthier and more capable life.

Nutrition Fuels the Momentum

Nutrition does not need to begin with a restrictive meal plan or an attempt to eat perfectly.

For most busy adults, a better starting point is to build a few dependable habits:
  • Include a reliable protein source with meals
  • Drink water consistently throughout the day
  • Prepare a few basic foods in advance
  • Keep convenient, nutritious options available
  • Eat in a way that supports training, recovery and daily energy

Meal preparation does not have to mean cooking every meal for the entire week. It may simply mean preparing protein, washing fruit, packing lunch or knowing what dinner will be before the day becomes hectic.

The purpose of nutrition is not to control every bite. It is to make the better choice easier and more repeatable.

Recovery Is Part of Training

More effort is not always better. Your body needs the opportunity to adapt to the work you are doing.

Recovery can include rest days, easier training sessions, walking, mobility work and paying attention to soreness or fatigue before it becomes a larger issue. It also means understanding that every session does not need to leave you exhausted to be effective.

A sustainable fitness routine should challenge you while still allowing you to participate fully in the rest of your life. The goal is to recover well enough to keep showing up next week, next month and next year.

Sleep Makes Better Choices Easier

Sleep affects energy, recovery, focus, appetite, stress and decision making. When you are consistently exhausted, nearly every healthy behavior becomes harder.

A realistic sleep routine may include:
  • Putting your phone down before bed
  • Creating a screen free buffer at the end of the evening
  • Going to bed and waking up at similar times
  • Lowering the lights and slowing down before sleep
  • Protecting enough time for meaningful rest

You do not need a complicated nighttime routine. You need a repeatable signal that tells your mind and body the day is ending.

Better nights make better days easier.

Cardiovascular Health Builds Capacity

Strength training is essential, but cardiovascular health matters too.

Walking, daily steps, sunlight and intentional conditioning help support energy, heart health, work capacity and recovery. Cardiovascular fitness can make everyday activities feel easier and improve your ability to recover between bouts of effort.

This does not mean everyone needs to become a runner or spend hours doing cardio. A strong foundation may include regular walks, time outdoors and one or two appropriately designed conditioning sessions each week.

Strength and cardiovascular fitness work together to create a more capable body.

Stress Management and Mental Health Are Health

Some of the most important work is not visible in a progress photo.

Stress affects sleep, recovery, relationships, energy and physical health. Managing stress does not mean eliminating every challenge. It means developing tools that help you respond more effectively.

Those tools may include walking, breathing, journaling, prayer, quiet time, hobbies, boundaries or conversations with trusted people. Professional mental health support can also be an important part of a complete health plan.

Pay attention to the patterns in your life. Notice what consistently restores you and what repeatedly drains you. Mental health is not separate from physical health. It influences nearly every choice you make.

Social Connection and the Importance of a Third Place

Home is often considered the first place. Work is the second. People also need a third place where they can belong outside of those two environments.

A third place is somewhere you are known, welcomed and connected to other people. It gives you a shared routine and a sense of community.

For many KING Strength members, the gym becomes that place.

It is where someone notices when you walk in. It is where people celebrate your progress, ask about your family and expect to see you again. Training becomes more than an individual task. It becomes part of a social rhythm.

Connection supports consistency because healthy behaviors are easier to maintain when they are shared. Community creates accountability, encouragement and joy. It reminds us that health is not only about what our bodies can do. It is also about having people with whom we can enjoy our lives.

Intentional family time matters too. Put the phone down. Be present. Protect time with the people who matter most. A healthier life should create more capacity for connection, not pull you away from it.

Preventive Care Is Part of the Plan

Training and nutrition are powerful, but they do not replace professional medical care.

Regular appointments with your doctor and dentist, age appropriate screenings and awareness of your personal health markers are important parts of long term wellness. Do not wait for a major problem before paying attention.

Preventive care creates opportunities to ask questions, understand risk factors and respond early when something needs attention. It belongs in the same conversation as exercise, nutrition, sleep and stress management.

Taking responsibility for your health includes knowing when to involve the appropriate healthcare professional.

Remember Your Why

Habits provide the system, but your reason gives the system meaning.

Your why may be your family. It may be an upcoming event, a personal goal or a deadline that created urgency. It may be the desire to keep up with your children, travel comfortably, compete in a race, feel confident again or remain independent as you age.

Motivation will naturally rise and fall. Your why will not make every day easy, but it can remind you why returning to the routine matters.

Write it down. Talk about it. Keep it visible. When the initial excitement fades, reconnect with the life you are trying to build.

The Real Result Is Longevity

The final snowball is not a six week transformation. It is longevity.

Longevity is not only about adding years to your life. It is about improving the quality of those years. It means having the strength to carry groceries, get off the floor, travel, play with your children or grandchildren and continue doing the activities you love.

It means maintaining independence and having the physical and emotional capacity to participate in your own life.

Fitness, nutrition, recovery, sleep, cardiovascular health, stress management, mental health, connection and preventive care all contribute to that larger outcome. No single habit does everything. Their power comes from the way they reinforce one another.

Start With One Repeatable Choice

You do not need to fix your entire life on Monday.

Start with one action you can repeat. Schedule two strength training sessions. Add protein to breakfast. Fill your water bottle. Take a ten minute walk. Put your phone down thirty minutes before bed. Schedule the checkup you have been postponing. Spend intentional time with your family.

Then repeat it.

One good choice makes the next one easier. Small wins create momentum. Momentum creates confidence. Confidence makes consistency feel possible.

Consistency is not flashy, but it works.

Consistency is KING.

The KING of Newsletters - September 2026

9/1/2026

September is here, summer is winding down and routines are starting to settle back into place.

Whether you have been consistent all summer or your schedule completely fell apart, this is a great time to reset. You do not have to wait until January to get back into a routine. Start now, keep it simple and focus on showing up consistently.

Here’s what’s happening at KING Strength this September.
Picture

Our New Fall Training Schedule Is Here

Our updated Fall 2026 schedule officially begins Monday, August 31.
Picture
The new schedule creates a more consistent weekly structure, gives members additional opportunities to combine TEAM Training with Semi-Private Training and helps our coaches deliver better energy throughout the day.

Each TEAM Training day now has its own focus:
  • Monday: Squat Strength
  • Tuesday: Pull & Grip
  • Wednesday: Press Strength
  • Thursday: Unilateral Strength
  • Friday: Deadlift Strength
  • Saturday: Strength & Stride

Semi-Private Training will continue throughout the week by appointment. Please remember to schedule your sessions through the app before leaving the gym so you do not forget.

If you are unsure which classes or sessions make the most sense for your goals, talk to a coach and we will help you build a realistic weekly routine.

September TEAM Training

September is the final month of Q3, which means our TEAM Training programming will shift into a realization phase.

After months of building strength through controlled tempos, longer eccentrics and isometric holds, September gives members an opportunity to put that strength to work.

Expect a combination of:
  • Heavier compound strength training
  • Loaded carries
  • Grip work
  • Kettlebells and landmine exercises
  • Athletic conditioning
  • Strength and endurance challenges
  • Reduced volume leading into KPI Week

This month will have more of a General Physical Preparedness focus. That means developing the broad physical qualities that help you handle training and everyday life more effectively.

The goal is to become stronger, better conditioned and more capable without turning every workout into a random bootcamp.

Finish Q3 With KPI Week & Re-Assessments

At the end of September, we will close out the third quarter with KPI Week.

Our quarterly assessments give members an opportunity to measure progress, celebrate wins and establish new goals for the next training phase.

September’s performance markers will include:
  • Five-repetition maximum strength
  • Goblet squat endurance
  • Push-ups
  • Pull-ups or assisted pull-ups
  • Farmer’s carries
  • 60-second assault-bike sprint output
  • Plank endurance

Everything can be modified based on your current experience and ability level. You are not competing against anyone else in the gym. The objective is to establish your numbers, improve your technique and see how your consistency has paid off.

More details about testing times will be shared throughout the month.

Strength & Stride Saturdays (NEW)

Strength & Stride is our new 90-minute Saturday training experience combining full-body strength work with a run afterward.

The running portion will be scalable for different fitness levels, so you do not need to be an experienced runner or a fast one to participate.

Some members may run continuously while others alternate between running and walking. The objective is to build endurance, enjoy training outside and finish the week doing something challenging with the KING community.

Just bring appropriate running shoes and be ready to move.

Saturday Morning Yoga

Picture
Our All-Level Vinyasa Flow continues on Saturday mornings.

Yoga is an opportunity to slow things down, work on mobility and breathing and give your body an hour to move without worrying about weights, reps or personal records.

We will be transitioning yoga to 8:00 AM so members taking the 7:00 AM training session can move directly into yoga afterward.

Semi-Private Training Reminders

Semi-Private Training is personalized coaching in a small-group environment. Your program is based on your goals, training history, experience and individual needs.
Because space is limited, sessions must be scheduled in advance.

Before leaving the gym, please make sure your sessions for the following week are booked through the app. If you need help finding an available time, speak with the coach on staff before you leave.

Consistency becomes much easier when your training sessions are already on your calendar.

We're Developing A New All-In-One Member App

We are continuing our transition off of Mindbody for scheduling, communication, programming and membership management.

This change will make it easier to manage your schedule, reserve sessions, manage your programming, and stay connected with what is happening at KING. All-in-one app.

Please be patient as we work through the transition. Instructions and updates will be shared directly with members, and our team is available if you need help accessing your account or learning the new system.

You can download the apps and begin playing around with it in the meantime.
Picture
Our trainers will be in contact with you throughout the month to help set up and migrate your account information over to the new system. Thank you for your cooperation!

September Is the Perfect Time to Start

Back-to-school season can be chaotic, but it also gives us an opportunity to rebuild structure.

You do not need a perfect schedule. You need a plan that you can repeat.

For most people, that could mean:
  • Two or three training sessions each week
  • Scheduling sessions before the week begins
  • Going for a walk on non-training days
  • Prioritizing protein and hydration
  • Getting back to a consistent sleep schedule

Do not try to fix everything at once. Start with the smallest routine you can maintain and build from there.

Four consistent months can completely change how you feel heading into 2027.
